High-intensity interval training (HIIT) workouts—which alternate between short bursts of vigorous work and short periods of recovery—have been a fixture of the fitness world for years. More recently, though, slower-and-steadier zone 2 cardio has stolen some of HIIT’s spotlight. 

When it comes to these vastly different workout styles, the question isn’t which to do but how to balance the two.

“Increasing cardiorespiratory fitness is, arguably, the best-validated biomarker for a long and healthy life,” says Dr. Daniel Angerbauer, a preventive medicine physician at the Atria Health and Research Institute. Both zone 2 and HIIT can help you get there, just by slightly different routes.

Zone 2 cardio

If you’re performing zone 2 cardio, you’re exerting yourself but not going all out. Your heart rate won’t exceed roughly 70% of its maximum, which means you should be able to sustain your pace for a while, such as during a long vigorous walk or a bike ride. Tracking your heart rate is the most obvious way to tell if you’re in zone 2. The “talk test” is another easy and accurate way to tell if you’re there, Dr. Angerbauer says. In zone 2, you’ll be able to carry on a conversation, but anyone talking to you would know you were exercising. Another heuristic experts like is that you could talk about your favorite song, but you wouldn’t be able to sing it.

Zone 2 gets its name from the one-to-five categorization system that exercise scientists use to assess how hard the heart is working during movement. Subtracting your age from the number 220 gives you a rough idea of your maximum heart rate. In zone 2, your heart rate will generally be around 60% to 70% of that number (although well-conditioned athletes can sustain higher heart rates for longer).

While heart rate monitoring and the talk test are useful guides, the best way to assess your zone 2 capacity is through an in-lab VO2 max test conducted with indirect calorimetry, and ideally also with blood lactate testing. 

HIIT workouts

HIIT workouts, by contrast, push your heart rate much higher—it may exceed 80% or even 90% of its maximum, but it shouldn’t stay at that peak for long. You might push yourself hard for 30 seconds to several minutes—doing burpees or sprinting, say—then recover for a minute or two before ramping up again. These workouts rarely last more than an hour total, and are often closer to 30 minutes.

The time commitment isn’t the only difference between HIIT and zone 2. During zone 2, your body relies mostly on fat for fuel. As you push harder during a HIIT workout, your body gradually shifts to relying more on carbohydrates. It's not sudden, though; think of it more like a dimmer than a switch. Both fat and carbohydrates are always being burned at the same time. What changes is the mix. The harder you work, the more the balance tips toward carbohydrates.

All that said, it’s an oversimplification to think that doing lots of zone 2 cardio is inherently better than HIIT if you’re trying to change your body composition. Studies show both methods can be effective for fat and weight loss, if that’s your goal. Those outcomes really come down to whether you’re burning more calories than you’re taking in, regardless of how you burned them, Dr. Angerbauer says. The difference between zone 2 and HIIT, Dr. Angerbauer says, may be better reflected in your cells than your abs. 

The potential benefits

Some research suggests that “moderate-intensity exercise increases the size, the density, and the efficiency of the mitochondria,” the energy-producing powerhouses in your cells, Dr. Angerbauer explains. That’s important, because mitochondrial function has long been linked to overall health and longevity.

When you spend a lot of time in fat-fueled zone 2, “what you’re really training the mitochondria to do is to better utilize fatty acids to create energy,” Dr. Angerbauer continues. Doing so may translate to metabolic health benefits, and signal to your body that it should produce more mitochondria to meet energy demands. 

The science on the subject of mitochondrial health isn’t totally settled in favor of zone 2, though. One 2024 study found that high- and moderate-intensity workouts have similarly beneficial effects on the mitochondria—and that, hour for hour, high-intensity exercise is more efficient at stoking mitochondria than moderate-intensity activity. 

Other recent research also argues that higher-octane workouts are necessary for maximizing cardiometabolic health benefits, especially among general-population exercisers who may not have a surplus of hours to dedicate to zone 2 training. This tracks with some other studies that have found heart-pumping HIIT training results in greater improvements in cardiorespiratory fitness than lower-intensity work. 

The bottom line

Exercise of virtually any intensity is great for your health and longevity. And when you get granular about the effects of different workouts, zone 2 might have the edge in some respects while HIIT comes out ahead in others.

The ideal exercise routine, then, will incorporate both zone 2 and HIIT, says Kyle O’Flaherty, Director of Movement at the Atria Health and Research Institute. In fact, a study published in early 2026 found that workout variety—not just total physical activity time—is associated with a lower risk of premature death from all causes.

“Building a solid aerobic baseline through Zone 2 cardio sets the stage for maximum HIIT gains," says O’Flaherty. During high-intensity intervals, you want your heart rate to spike fast and recover quickly so you can hit the next round just as hard. That rapid recovery is only possible when you have a well-built aerobic engine underneath you.

“Think of it like when you’re attending a class and there are prerequisites prior to the class,” O’Flaherty says. You could take the class without finishing those prerequisites first, and potentially even do pretty well—but you’re likely to get more out of it if you come in with some knowledge already. 

How to balance HIIT and zone 2

Many professional endurance athletes devote about 80% of their training time to zone 2 and the remaining 20% to HIIT. This breakdown not only harnesses the beneficial effects of both workout styles, but also helps prevent injury and fatigue, as high-intensity exercise can be hard on the body.

For people who aren’t professional athletes, but are interested in optimizing their gym routines for peak health benefits, Dr. Angerbauer says a good prescription includes:

  • Three hours per week of zone 2 cardio, with each session lasting at least 30 minutes.
  • Two shorter high-intensity sessions per week. Something like the Norwegian 4x4, a classic interval training workout that involves four bursts of high-intensity work, each lasting four minutes and followed by three minutes of active recovery. You can start with one session per week and bump up to two once you see that you are able to recover well.
  • At least two strength-training sessions per week, aiming to hit every major muscle group at least once.

You can knock out some of these pieces in the same gym session, Dr. Angerbauer adds. For example, you could start with 30- to 45-minutes of strength training, then finish with 45 minutes of zone 2 cardio. 

If your schedule is tight or you’re newer to exercise, “the literature shows that about 150 minutes per week in zone 2 is a great place to be,” O’Flaherty says. If you’re really strapped for time, the federal Physical Activity Guidelines for Americans say you can get away with doing just 75 minutes of cardio per week, as long as they’re done at relatively high intensity.  (And everyone can benefit from microdosing movement, which you can read about here.)

Most people can safely up the ante without consulting a physician—but the American College of Sports Medicine recommends that people with preexisting cardiovascular, kidney, or metabolic disease speak with their doctors before working up to more intense moves.

Tracking your heart rate with a wearable device can help you determine whether your workout puts you into zone 2, as well as how fast you’re recovering during a HIIT workout. While wearables worn on the wrist or finger are fairly accurate, Dr. Angerbauer says the “gold standard” is anything that fastens around the chest. He recommends heart rate monitors made by Polar and Garmin.
